I do them after every training session and once at my desk. Twice a day works better than once. A small study saw measurable improvement after six weeks of daily chin tucks. The trick is consistency, not force.
Set a timer for posture breaks
Sitting still for an hour is a posture killer. Your head drifts forward without you noticing. Set a timer for every twenty minutes. On the break, stand up, roll your shoulders, and do a chin tuck. I use a timer on my phone, but a cheap kitchen timer works too. The point isn't the tool. It's the forced interruption. After a week you'll start catching yourself slouching without the timer.
When should you see a professional?
Chin tucks and screen height fix most tech neck in a few weeks. But if you get numbness or tingling in your fingers, pain that travels down your arm, or headaches that stick around, stop guessing. See a physical therapist or doctor. A few sessions of manual therapy plus specific exercises beats six months of YouTube self-treatment. I've been there. Don't wait until it's chronic.

- Set an hourly cue to reset: glide your chin back, drop your shoulders, and raise your phone or screen so you're not looking down. The exercises matter less than the default posture.

- Wearing a posture-correcting brace all day and expecting it to rebuild your alignment.
- Why
- The brace passively holds your shoulders back. That turns your stabilizer muscles off, so they get weaker and your head and shoulders snap forward once it's off.

- Use the brace for short reminders, 20 minutes at a time, and spend the rest of the day doing active work like rows, wall slides, and chin tucks.
- Mistake
- Stretching your neck by pulling your head down hard toward your collarbone.
- Why
- That yank targets the top of your neck and does nothing for forward head posture. Tech neck comes from your chin drifting forward, not from your chin being stuck down.
- Fix
- Do a chin glide instead: slide your head straight back as if making a double chin, hold for three seconds, and repeat 8 to 10 times. You should feel it at the base of your skull, not a tug in front.

- Only working on your neck while your upper back stays rounded.
- Why
- Forward head almost always sits on top of a hunched thoracic spine. If your upper back won't extend, your neck can't come back into neutral no matter how many tucks you do.
- Fix
- Add thoracic mobility first, like 8 to 10 foam roller extensions or a slow cat-cow, then do your neck work. You'll actually get the range your head needs.
